Summary Bulking means eating above maintenance to build muscle. Cutting means eating below it to lose fat. Which one you run first is decided mostly by where you're starting. And there's a third option most people skip: sitting at maintenance and letting training do the work.

Both phases are the same person at different points in a year. The trap is treating them as two different identities.

Bulking vs cutting is usually framed as a personality question, as though you're either a bulker or a cutter. It isn't. It's a sequencing question with a defensible answer, and the answer depends on your current body fat, your training age, and how much patience you have. Get the order right and each phase takes a few months. Get it wrong and you'll spend a year arriving back where you started.

Here's the short version. If you're carrying enough fat that a surplus would mostly become more fat, cut first. If you're lean enough that eating more will actually go somewhere useful, bulk. If you're new to lifting, returning after a layoff, or somewhere in the middle, you can often skip the choice entirely and do both at once for a while.

What Bulking and Cutting Actually Are

Strip the culture away and both phases are a deliberate energy balance held for long enough to change your body composition.

Notice the symmetry in the failure modes. Both phases get ruined the same way, by being too aggressive. That's the single most useful thing to know before you start either one.

Which One Should You Do First?

The honest framing is that no trial has ever randomized people to "cut first" or "bulk first" and followed them for a year. What we have instead is the partitioning evidence, and it points clearly in one direction.

Forbes (2000), writing in the Annals of the New York Academy of Sciences, summarized decades of overfeeding and underfeeding data and found that the split between fat and fat-free mass depends heavily on where you start. In overfeeding experiments lasting at least three weeks, weight gained by thin people was 60 to 70% lean tissue. In people carrying substantially more fat, it was 30 to 40%. The same surplus, two very different outcomes, decided before the first extra calorie was eaten.

That is the mechanism behind the common advice to cut first when you're carrying more fat. You aren't being punished for your starting point. You're simply in the part of the curve where extra energy is preferentially stored rather than used, and the fix is to move yourself into the better part of the curve before you spend four months eating more.

For reference on what the numbers mean, Gallagher et al. (2000) in the American Journal of Clinical Nutrition put healthy body fat ranges at roughly 8 to 20% for men aged 20 to 39 and 21 to 33% for women in the same band. The thresholds below sit inside those ranges rather than at their edges.

How Big Should a Bulking Surplus Be?

Smaller than you want it to be. This is the most consistently ignored finding in the whole area.

Garthe et al. (2013), in the European Journal of Sport Science, randomized 39 elite athletes in an 8 to 12 week weight-gain block to either structured nutritional counselling or eating ad libitum. The counselled group ate substantially more (3,585 vs 2,964 kcal per day) and gained more bodyweight (3.9% vs 1.5%). Fat mass rose 15% in the counselled group against 3% in the ad libitum group. Lean body mass gain was not different between them. All that extra food bought fat and nothing else.

The controlled dose-finding version arrived a decade later. Helms et al. (2023), in Sports Medicine Open, put trained lifters on eight weeks of three-day-a-week resistance training at maintenance, a 5% surplus, or a 15% surplus. The two surplus groups gained the same bodyweight, about 3.3 kg each. The 15% group added more skinfold thickness. Squat one-rep max improved similarly across all three groups, including the maintenance group, which gained 10 kg on the squat while eating at maintenance. The authors concluded that larger surpluses primarily increase fat gain rather than augmenting strength or muscle thickness.

The applied recommendation that falls out of this is modest. Iraki et al. (2019), reviewing off-season nutrition for natural bodybuilders in Sports, recommend a surplus of roughly 10 to 20% above maintenance with a target of 0.25 to 0.5% of bodyweight gained per week for novice and intermediate lifters, and something more conservative still for advanced ones. For an 80 kg lifter that's 200 to 400 grams a week. It looks like nothing on a weekly weigh-in. It's about 5 to 10 kg over six months, most of which can be muscle if you train for it.

How Big Should a Cutting Deficit Be?

Also smaller than you want it to be, and for the mirror-image reason. The cleanest trial is Garthe et al. (2011) in the International Journal of Sport Nutrition and Exercise Metabolism. Twenty-four elite athletes were randomized to lose either 0.7% or 1.4% of bodyweight per week while strength training. The slow group increased lean body mass by 2.1%. The fast group changed by -0.2%, which is to say not at all. Both groups reached a similar weight. Only one of them arrived with more muscle than they left with.

Helms, Aragon and Fitschen (2014), in the Journal of the International Society of Sports Nutrition, reviewed the contest preparation literature and landed on the same number: set calories so that bodyweight falls about 0.5 to 1% per week to maximize muscle retention, with protein at 2.3 to 3.1g per kg of lean body mass, 15 to 30% of calories from fat, and the rest from carbohydrate.

Protein is the lever that decides how much of the loss is fat. Longland et al. (2016), in the American Journal of Clinical Nutrition, put young men in a 40% energy deficit for four weeks with six days a week of resistance and interval training. The group eating 2.4g of protein per kg gained 1.2 kg of lean mass and lost 4.8 kg of fat. The group eating 1.2g per kg gained 0.1 kg of lean mass and lost 3.5 kg of fat. Same deficit, same training, very different body composition outcome.

One more thing the deficit does that nobody warns you about. Your non-exercise movement drops. NEAT falls quietly as you diet, so the deficit you calculated on paper shrinks on its own over weeks, which is why the scale stalls while you swear nothing has changed. How Long Should Each Phase Run?

Long enough for the weekly rate to accumulate into something, short enough that you're still training well at the end.

A cut usually runs 8 to 16 weeks. At 0.5 to 1% a week, that's roughly 5 to 12% of bodyweight, which is a visible change for almost anyone. Past about 16 weeks, hunger, training quality and mood are usually working against you hard enough that a stretch at maintenance buys more than another month of grinding.

A bulk runs longer, often 4 to 6 months, precisely because the weekly rate is deliberately slow. You can't hurry it without turning it into the Garthe 2013 result. Stop when body fat has crept above the threshold where you'd have advised yourself to cut, not when you run out of enthusiasm.

Between phases, maintenance is not wasted time. It's where you consolidate the weight you just lost, where appetite hormones and non-exercise movement normalize, and where your lifts often catch up to the muscle you built. Plan it in rather than sliding into it by accident.

The Third Option: Maingaining and Recomposition

The bulk-cut cycle is a bodybuilding convention, not a law. Plenty of people would be better served by sitting near maintenance and letting progressive overload do the work. This approach gets called maingaining when it's deliberate and recomposition when it works.

The evidence supports it more than the forums do. Slater et al. (2019), in Frontiers in Nutrition, reviewed whether an energy surplus is actually required to maximize hypertrophy and concluded the case is weaker than assumed, particularly given how much of the extra intake ends up as fat. Murphy and Koehler (2022), in the Scandinavian Journal of Medicine and Science in Sports, ran a meta-analysis and meta-regression on energy deficiency during resistance training and found that a deficit impaired lean mass gains but did not impair strength gains. You get weaker returns on size, not on strength.

Barakat et al. (2020), writing in the Strength and Conditioning Journal, reviewed recomposition specifically in trained individuals and mapped out who it works for: people with higher starting body fat, beginners, returning lifters, and anyone whose protein intake and training quality have been poor enough that fixing both produces gains on their own. Lean, advanced, well-fed lifters are the group for whom it mostly doesn't work, which is exactly the group that invented the bulk-cut cycle. Practically, maingaining looks like this: eat at roughly maintenance, keep protein at the high end, train with a real progression scheme, and let bodyweight drift up by a kilogram or two over a year while the mirror changes more than the scale does. It's slower on paper. It also has no phase where you deliberately get fatter, which for a lot of people is the difference between a plan they follow and a plan they abandon.

Mistakes That Waste a Phase

The thing worth noticing across all of this evidence is how little the extremes buy. A big surplus bought fat and no extra muscle. A fast deficit bought the same weight loss and no lean gain. The moderate version of both phases beat the aggressive version in a straight comparison. Which means the hard part was never the numbers. It was doing something unexciting for four months without needing it to feel dramatic.
