The answer you want is a single number, and the honest answer is a percentage. That sounds like a dodge until you look at two people. Someone starting at 320 pounds and someone starting at 145 pounds can both run a sensible, well-fed, well-trained month and end it 8 pounds apart in results, because the same physiology produces very different pound counts on very different bodies.
So the useful version of the question is not "how many pounds", it's "what percentage of me, and what did I trade for it". A month that takes 6 pounds off and leaves your strength intact is a good month. A month that takes 12 off and leaves you weaker, colder and hungrier every evening is a worse month that looks better on Instagram.
Here's the plan. First, the rate the research actually supports. Then a table so you can find your own starting weight. Then the three things that make your real month come in different from the arithmetic: water, the shrinking deficit, and muscle.
The Rate the Research Actually Supports
The number that keeps showing up across sports nutrition and clinical weight management is 0.5 to 1 percent of body weight per week. Helms, Aragon and Fitschen (2014), reviewing the evidence for natural physique athletes in the Journal of the International Society of Sports Nutrition, set calories so that weekly loss lands in that window specifically because it's the rate that spares muscle. That population is the extreme case. They're already lean, they have the most to lose in lean mass terms, and they're the group most likely to try something aggressive. If 0.5 to 1 percent is the guardrail for them, it's a generous one for everyone else.
The public-health version says the same thing in pounds. The CDC's guidance on losing weight puts the gradual, steady pace at 1 to 2 pounds a week and notes that people who lose at that pace are more likely to keep it off. Both framings converge on the same monthly answer for a typical adult: 4 to 8 pounds.
Two things that range is not. It's not a speed limit enforced by biology, because you can absolutely lose faster than this and plenty of people do. And it's not a promise, because a month with a work trip, a birthday and four bad nights of sleep will land under it no matter how good the plan looked on Sunday.
How Much Weight You Can Lose in a Month by Body Weight
Find your current weight in the left column. The conservative column is 0.5 percent a week, the rate that protects muscle best and asks the least of your willpower. The faster column is 1 percent a week, the practical ceiling before lean mass starts paying for it.

Add 2 to 4 pounds to the first month only if you're coming off a high-carbohydrate baseline, for reasons covered in the next section. Everything after month one lives inside the table.
One caveat on the deficit column. It's built from the old 3,500 calories per pound shorthand, which is a rounding of body-fat energy density and not a law. It overshoots, and it overshoots more the longer you diet. Why Week One Is Mostly Water
Almost everyone loses more in week one than the table predicts, and almost everyone then panics in week two when it stops. Both of those are the same phenomenon.
Your body stores carbohydrate as glycogen in the liver and skeletal muscle, and glycogen is not stored dry. Kreitzman, Coxon and Szaz (1992), writing in the American Journal of Clinical Nutrition, describe glycogen as stored in hydrated form with three to four parts water, alongside potassium at about 0.45 mmol per gram. Draw those stores down by cutting carbohydrate and the water attached to them leaves too. A typical adult carries somewhere in the range of 400 to 600 grams of glycogen when fully stocked. Do the multiplication and you get several pounds of water sitting on top of your actual body composition.
That paper's title says the quiet part out loud: illusions of easy weight loss, and excessive weight regain. The same mechanism that hands you 5 pounds in week one hands it straight back the weekend you eat pasta, which is why so many people think they undid a month in two days. They didn't. They refilled a tank.
The practical fix is boring and it works. Weigh yourself daily under the same conditions, then judge this week's seven-day average against last week's, never today against yesterday. On paper, 500 calories a day for 30 days is 15,000 calories, and at the 3,500 per pound shorthand that's a little over 4 pounds. Most people who run that deficit honestly for a month land somewhere between 3 and 5 pounds down. So far so good.
The arithmetic breaks on month three, not month one. Hall and colleagues (2011), in The Lancet, modelled how body weight actually responds to a change in intake and produced a very different rule of thumb: a sustained change of about 10 calories a day for every pound of eventual weight change, with roughly half of that change arriving in the first year and 95 percent of it taking about three years. Weight loss is not linear. It decelerates, because a lighter body burns less at rest and costs less to move.
What that means in practice is simple and slightly annoying. The same 500 calorie deficit that took 4 pounds off in month one takes something closer to 3 off in month four, unless you recalculate. Heavier bodies also respond more to the same change, which is the mechanism behind the table above. The percentages are steady. The pounds are not.
So the honest ceiling for a month of good work at a moderate deficit is 4 to 8 pounds for most adults, and the honest floor is that there will be a month where you did everything right and got 2.
How Long Does It Take to Lose Weight?
Different question, different answer, and people usually mean one of three things by it.
- How long before the scale moves? Usually within 5 to 7 days, and the first move is mostly the glycogen water above. Treat it as a signal that the deficit exists, not as a measure of how much fat you lost.
- How long before it's real fat? About 2 to 4 weeks, which is when the rolling average has enough data to separate the trend from the noise. It's also roughly when clothes start reading differently, because a pound of fat takes up noticeably more room than a pound of anything else.
- How long before other people notice? Usually 8 to 12 weeks, or somewhere around 10 to 15 pounds, depending on your frame and where you store fat. Faces and waistbands report before thighs and hips do.
For a specific target, divide by 0.5 to 1 percent a week and accept the wide answer. Twenty pounds off a 200 pound frame is 10 to 20 weeks. Fifty pounds off a 280 pound frame is about 18 to 36 weeks. Then add a buffer, because Hall's deceleration means the back half of any goal is slower than the front half, and because life happens in the middle of every timeline anyone has ever written down.
The Muscle You Lose When You Rush It
Here's the real argument against an aggressive month, and it isn't the one most articles make.
Chaston, Dixon and O'Brien (2007) pooled 33 studies covering 1,678 people in the International Journal of Obesity and asked what share of lost weight came off as fat-free mass. On standard low-calorie diets the median was 14 percent. On very-low-calorie diets it was 23.4 percent. Adding exercise to the very-low-calorie arm barely moved it, at 22.5 percent, which is the finding that should make anyone pause before treating a crash diet as something training can rescue. They also found men gave up proportionally more fat-free mass than women, 27 percent against 20 percent.
The cleanest demonstration of the trade-off is Garthe and colleagues (2011) in the International Journal of Sport Nutrition and Exercise Metabolism. They took elite athletes and assigned them to lose either 0.7 percent or 1.4 percent of body mass per week, both alongside resistance training, until they hit the same total loss. The slow group increased lean body mass by 2.1 percent while losing fat. The fast group changed lean mass by minus 0.2 percent, meaning none at all. Same destination, different bodies on arrival. The slow group's only cost was time: 8.5 weeks against 5.3.
Three levers keep the composition on your side, and none of them are exotic. Keep the weekly rate in the lower half of the range. Eat protein at roughly 1.6 to 2.2 grams per kilogram of body weight per day. Keep lifting something two to four days a week while the deficit runs. Does Losing It Faster Mean Gaining It Back Faster?
This is the claim behind almost every "slow and steady" headline, and the best trial on it says no.
Purcell and colleagues (2014), in The Lancet Diabetes and Endocrinology, randomised 200 adults with obesity to either a 12 week rapid programme or a 36 week gradual one, both aiming at 15 percent body weight loss, then followed the ones who got there through 144 weeks of maintenance. More of the rapid group actually reached the target: 81 percent against 50 percent. At the end of maintenance both groups had regained nearly the same proportion of what they lost, 70.5 percent for rapid and 71.2 percent for gradual.
Two honest conclusions come out of that. The rebound story is weaker than the guidelines imply, so nobody should feel like a faster month has doomed them. And the maintenance problem is the real problem, since both arms regained most of it. What you do in the 18 months after the month is worth more than the rate you picked during it.
None of that rescues the composition argument. Purcell measured scale weight. Garthe and Chaston measured what the weight was made of. Fast loss and slow loss look identical on a bathroom scale and different on a body composition scan.
What a Realistic Month Actually Looks Like
Numbers on a page are tidy. A real 30 days is not. Here's the shape most well-run months take for someone starting around 200 pounds:
- Week 1: down 3 to 4 pounds. Mostly glycogen water. Feels fantastic. Means less than it looks like.
- Week 2: down 0 to 1 pound. The water has finished leaving and real fat loss is the only thing showing now. This is the week most people quit, and it's the first week that was ever telling the truth.
- Week 3: down 1 to 2 pounds. The trend reasserts itself. Clothes start reporting before the scale does.
- Week 4: down 1 to 2 pounds, or flat if it's a bad week. Sleep, salt, travel and hormonal fluctuation all land here and none of them are fat.
- Month total: 5 to 8 pounds, of which about 4 to 6 is fat and the rest is water you'll gain back the first normal weekend.
If your month came in at 4 pounds instead of 8, you did not fail. You ran the version of this that keeps your strength, your sleep and your interest in food intact, which is the version that's still running in March. The people who get the dramatic first month and nothing after it almost always chose a deficit they could only hold while the novelty lasted.
One more reframe worth carrying. A month is a terrible unit for judging fat loss and a great unit for judging behaviour. Ask how many sessions you actually did, how many days hit your protein target, and how many nights you got seven hours. Those three answers predict next month's scale better than this month's scale does.
