You've seen EMOM workouts on a gym whiteboard or under a workout video: "EMOM 12," a few EMOM exercises and a number next to each one. It looks simple. Then you try your first every minute on the minute workout and pick the wrong numbers. Either the reps are so high that by minute six you start every set late and never rest, or so low that you spend most of each minute standing around.
Both versions feel like you did it wrong, and a workout that leaves you feeling like you failed a test is hard to come back to two days later. That's how a lot of inconsistency starts: with a plan that didn't fit you, not with a lack of willpower.
The format itself is sound. The skill is choosing the numbers, and you can learn it in one session. This guide covers how to build an EMOM workout, how many reps to put in each minute, six sample EMOMs with dumbbells and with bodyweight, how to scale when you fall behind, and what the studies say about EMOM training for fitness, fat loss and muscle.
What Is an EMOM Workout?
EMOM stands for every minute on the minute. A timer runs without stopping, you start a set amount of work as each new minute begins, and whatever time is left is your rest. Our EMOM glossary entry has the short definition. In practice, EMOM workouts come in four common shapes:
| Structure | How it runs | Good for |
|---|---|---|
| Single-move EMOM | The same exercise every minute, such as 8 goblet squats a minute for 10 minutes | Practising one movement, low-rep strength work |
| Alternating EMOM | Two to four exercises in rotation: squats in minute 1, push-ups in minute 2, rows in minute 3, then repeat | Full-body conditioning and muscle, because each muscle rests while the others work |
| E2MOM or E90S | A bigger set every 2 minutes or every 90 seconds | Heavier dumbbell work and longer sets that won't fit inside a minute |
| Ladder EMOM | Add one rep each minute until you can't finish inside the minute | A short finisher, or a test you can repeat every few weeks |
Most of this guide uses the alternating EMOM. It suits home training with one or two dumbbells, and it spreads the fatigue across your whole body.
How to Build an EMOM Workout in 5 Steps
- Pick the goal. Conditioning EMOMs use moderate reps that take 30 to 40 seconds. Strength and skill EMOMs use 2 to 5 harder reps that take 10 to 20 seconds, so you rest for most of the minute. Muscle-building EMOMs sit in between, with sets that get hard in the last few rounds.
- Pick 2 to 4 EMOM exercises that use different muscles. A squat or lunge, a push, a pull or hip hinge, and a core or cardio move cover the whole body. Keep tricky, high-skill moves out of a long EMOM, because fatigue makes technique slip in the later minutes.
- Set the length. Use 10 to 12 minutes for your first EMOM and 15 to 20 once you finish every minute with rest to spare. Make the total a multiple of your exercise count, so a 3-exercise EMOM runs 12 or 15 minutes, not 14.
- Pick reps you can finish in 30 to 40 seconds while fresh. That leaves 20 to 30 seconds of rest in the early rounds, and the rest shrinks as you tire. The next section gives starting numbers.
- Set a bail-out rule before you start. If you're still working at second 45 in two minutes in a row, drop that exercise by 2 reps for the rest of the session. Deciding in advance stops you from chasing the clock with sloppy reps.
How Many Reps Should You Do Each Minute?
The simplest test is the time rule above: a fresh set should take 30 to 40 seconds. If you know your best single set of an exercise, you can also start from a fraction of it. The numbers below are coaching starting points, not study results, so adjust them after your first session.
How many push-ups for an EMOM?
For a push-up EMOM, start at about a third of your best set when push-ups come up every minute. When they come up every second or third minute in a rotation, start at about half.
| Your best set of push-ups | Push-ups every minute | Push-ups every 2nd or 3rd minute |
|---|---|---|
| Fewer than 5 | 6 incline push-ups on a counter | 8 incline push-ups |
| 5 to 12 | 3 to 4 | 5 to 6 |
| 13 to 25 | 5 to 8 | 7 to 12 |
| 26 to 40 | 9 to 13 | 13 to 18 |
| More than 40 | 14 to 15 | 18 to 20 |
How many reps for dumbbell EMOM exercises?
With dumbbells, the weight decides the reps. For conditioning, choose a dumbbell you could lift about 15 times in a row and do 8 to 10 reps a minute. For strength, choose one you could lift about 8 times and do 3 or 4 reps a minute. One-arm moves count both sides, so 6 rows per side is 12 reps and takes longer than it looks on paper.
Check your numbers in round one
The first round tells you whether the numbers fit. About 20 to 30 seconds of rest is right. If more than 35 seconds are left, add 2 reps next session. If you have less than 15 seconds of rest in round one, the last rounds will fall apart, so drop 2 reps now.
6 EMOM Workout Examples
Warm up for 5 minutes first: march or walk in place, do some arm circles, then 10 slow squats, 10 hip hinges and a few easy push-ups against a counter. Run the clock on any interval timer or on our EMOM timer, which marks the top of each minute. Each table shows one round. Repeat the round for the stated length.
1. Beginner bodyweight EMOM: 12 minutes
| Minute | Exercise | Reps |
|---|---|---|
| 1 | Chair squat: sit down to a chair and stand back up | 10 |
| 2 | Incline push-up on a counter, bench or sturdy table | 6 to 8 |
| 3 | Forearm plank | 20-second hold |
Repeat 4 times. This is a good first EMOM if you're new to exercise or coming back after a break. Nothing leaves the floor, and the plank minute gives your legs and chest two full minutes off between their sets.
2. Intermediate bodyweight EMOM: 16 minutes
| Minute | Exercise | Reps |
|---|---|---|
| 1 | Bodyweight squat | 15 |
| 2 | Push-up | 8 to 12 |
| 3 | Reverse lunge | 12 (6 per leg) |
| 4 | Mountain climber | 20 (10 per leg) |
Repeat 4 times. The squat and lunge minutes are two minutes apart, so your legs get a minute of upper-body work between them.
3. Advanced bodyweight EMOM: 20 minutes
| Minute | Exercise | Reps |
|---|---|---|
| 1 | Burpee | 8 |
| 2 | Push-up | 12 to 15 |
| 3 | Jump squat | 12 |
| 4 | Table row under a heavy, solid table | 8 to 10 |
Repeat 5 times. This 20-minute EMOM is the hardest on the list, with jumping in two of every four minutes. The table row is its only pull, so check the table before you trust it with your weight: heavy, solid, legs at the corners and the far side pushed against a wall. Our back workout at home guide covers the full safety checklist.
4. Beginner dumbbell EMOM: 10 minutes
| Minute | Exercise | Reps |
|---|---|---|
| Odd minutes | Goblet squat | 8 |
| Even minutes | One-arm dumbbell row, free hand on a chair | 5 per side |
Repeat 5 times. One dumbbell is enough. Use a weight you could squat about 15 times, and see our goblet squat page for the hold and the depth.
5. Intermediate dumbbell EMOM: 15 minutes
| Minute | Exercise | Reps |
|---|---|---|
| 1 | Dumbbell Romanian deadlift | 10 |
| 2 | Dumbbell push press | 8 |
| 3 | Dumbbell reverse lunge | 10 (5 per leg) |
Repeat 5 times. Use a pair of dumbbells you could press overhead about 12 times. The push press lets your legs help the press, so the same pair works for all three moves.
6. Advanced dumbbell EMOM: 20 minutes
| Minute | Exercise | Reps |
|---|---|---|
| 1 | Dumbbell thruster: a front squat straight into an overhead press | 8 |
| 2 | Push-up | 10 to 12 |
| 3 | Two-hand dumbbell swing | 15 |
| 4 | Renegade row | 8 (4 per side) |
Repeat 5 times. This is the dumbbell version of a 20-minute EMOM: a full-body lift, a push, a fast hip hinge and a pull with your core braced, five times through. Use the heaviest dumbbell you can swing cleanly for the swings, and a lighter pair for the thrusters if you have one.

EMOM is a way to structure a workout rather than a training method of its own, so most research tests the wider family it belongs to. Sharp, Grandou, Coutts and Wallace (2022), in Sports Medicine Open, reviewed 20 studies of high-intensity multimodal training: sessions that mix aerobic and resistance work, the way an alternating EMOM does. They found moderate to large gains in aerobic fitness and mixed results for muscular fitness. Many of the studies carried a high risk of bias, so the evidence is promising rather than settled.
EMOM vs AMRAP vs for time: the same work with less fatigue
The most direct test of the format comes from Oliver-López, García-Valverde and Sabido (2025), in PeerJ. Twenty-five adults (15 men and 10 women) with at least three months of functional fitness training did the same total work three ways: as an EMOM, as an AMRAP and for time, each inside 12 minutes. The work mixed power cleans and push presses, pull-ups, push-ups, air squats and a 150-meter run.
- Lactate: blood lactate was lowest after the EMOM, about 8 to 9 mmol/L, against about 10 to 11 after the AMRAP and 11 to 12 after the for-time version.
- Effort: the experienced group rated the EMOM 6.3 out of 10, the AMRAP 7.1 and the for-time version 7.9.
- Leg power: jump height dropped after the AMRAP in both groups and didn't drop significantly after the EMOM.
- Heart rate: average heart rate was about the same in all three formats, roughly 162 to 166 beats a minute.
So an EMOM gets the same work done with your heart working just as hard, while leaving your legs fresher. That makes it a good fit for quality reps and for days before another session. An AMRAP is the better test of how much you can do, which is why our AMRAP workout guide treats it as a scored workout.
Is EMOM a Form of HIIT?
It can be, depending on how hard you work. Feito, Heinrich, Butcher and Poston (2018), in Sports, describe HIIT as short bursts of repeated vigorous activity separated by rest or easy recovery. They describe high-intensity functional training as varied, multi-joint exercise over different durations that may or may not include rest. An EMOM has the interval structure built in, because every minute holds work and then rest.
Whether it counts as HIIT comes down to effort. Push the reps to an 8 or 9 out of 10 and it's HIIT. At 6 or 7 out of 10 it's circuit-style strength and conditioning work, which is still useful. Our HIIT workout at home guide explains how to dose the hard version.
Can I Build Muscle With EMOM?
Yes, if two things hold: the sets get hard, and each muscle gets enough rest between its sets. On the first point, Schoenfeld, Grgic, Ogborn and Krieger (2017), in the Journal of Strength and Conditioning Research, pooled 21 studies. Light loads, at or below 60 percent of a one-rep max, built about as much muscle as heavy loads when sets were taken to failure. Heavy loads still built more maximal strength. So dumbbells and bodyweight are enough, as long as the last rounds are a real struggle.
On rest, Singer and colleagues (2024), in Frontiers in Sports and Active Living, pooled 9 studies in a Bayesian meta-analysis. Rest periods longer than 60 seconds gave a small extra benefit for muscle growth, and resting longer than 90 seconds added nothing they could detect. A single-move EMOM with a 35-second set leaves you 25 seconds of rest, which is on the short side.
The alternating EMOM fixes that. In a 4-exercise rotation each exercise comes around once every 4 minutes, so the muscles it trains get about 3 minutes off even though you only stand still for 20 seconds at a time. For muscle, choose an alternating EMOM or an E2MOM, keep the same muscle out of back-to-back minutes, and add reps or weight once every set feels comfortable. Our article on whether HIIT builds muscle covers the wider question.
Using EMOM for Strength and Skill
Low-rep EMOMs are an old coaching tool for practising a hard movement without grinding through fatigue. The idea has a research cousin: splitting a set into smaller chunks with short rests, known as cluster sets or rest redistribution. Jukic and colleagues (2020), in Sports Medicine, pooled 32 studies. Compared with traditional sets of the same work, these set structures kept movement speed and power higher, reduced lactate and lowered perceived effort. Those studies tested gym lifts with structured sets, not EMOM workouts, but an EMOM of 3 to 5 reps follows the same logic.
- Push-up practice: 10 minutes of 3 to 5 perfect push-ups, for someone who can manage 6 to 10 in a row. That's 30 to 50 good reps in one session.
- Dumbbell strength: 12 minutes alternating 4 heavy goblet squats and 3 dumbbell push presses, with dumbbells you could lift about 8 times.
- Pull-up practice: with a doorframe bar, 10 minutes of 1 to 3 pull-ups, stopping each set well before failure.
Do EMOM Workouts Burn Fat?
EMOM workouts burn calories like any hard workout, and fat loss over weeks comes from your total activity and your diet together. The best evidence for interval-style training comes from Wewege, van den Berg, Ward and Keech (2017), in Obesity Reviews. They pooled 13 trials in overweight and obese adults aged 18 to 45, who trained about three times a week for 10 weeks. High-intensity interval training and moderate continuous cardio reduced whole-body fat mass and waist size by similar amounts, and the interval training took about 40 percent less time.
There are two catches. The changes were modest and came without much change in body weight, and the trials used cardio intervals rather than EMOM workouts with weights. So an EMOM is a time-efficient piece of a fat-loss plan, not the whole plan. Pair two or three sessions a week with daily walking and an eating pattern you can keep.
How to Scale an EMOM When You Fall Behind
Falling behind tells you the numbers are too high for today. Scale in this order during the workout:
- Drop 1 or 2 reps on the exercise that's eating your rest.
- Switch to an easier version: incline push-ups instead of floor push-ups, a reverse lunge instead of a jump squat, or a lighter dumbbell.
- Stretch the interval to every 75 or 90 seconds for the rest of the session.
- If you miss a whole minute, take the next minute off and rejoin the rotation. Chasing a lost minute with rushed reps is how form breaks down.
Across weeks, change one thing at a time, and only once you finish every minute with 15 seconds or more to spare:
| Week | Change | Beginner bodyweight EMOM |
|---|---|---|
| 1 | Run it as written | 12 minutes: 10 chair squats, 6 incline push-ups, 20-second plank |
| 2 | Add reps | 12 chair squats, 8 incline push-ups |
| 3 | Add a round | 15 minutes, 5 rounds |
| 4 | Use a harder version | Bodyweight squats, push-ups on a lower surface, 30-second plank |
CrossFit EMOMs at Home
In a CrossFit gym, EMOMs often feature barbell lifts, rowing machines and pull-up bars. You can run the same structure at home with swaps that keep the purpose of each minute:
| Gym move | Home swap | Why it works |
|---|---|---|
| Barbell clean or snatch | Dumbbell swing or dumbbell thruster | Fast hip drive with a load you can control on your own |
| Rowing machine for calories | Burpees, or 30 seconds of fast high knees | Raises your heart rate in a similar way |
| Pull-ups | Table rows, or a doorframe bar if you have one | Keeps a pull in the rotation |
| Box jumps | Step-ups on a sturdy step, or jump squats | Leg power without the box |
| Wall balls | Dumbbell thruster | A squat and an overhead push in one move |
If you also train at a gym, the barbell versions are a fine alternative. The structure, the rules and the rep math on this page stay the same.
How Often Should You Do EMOM Workouts?
Two or three hard EMOMs a week, on days that aren't back to back, suits most people. That matches the ceiling our HIIT guide gives for any hard interval work. Low-rep strength and skill EMOMs are easier to recover from, so you can use them more often, for example as a 10-minute block at the start of a regular session. On days you'd rather train by time than by reps, our circuit training at home guide has three timed circuits by level.
Showing up for the second and third session each week is the hard part. FitCraft's strength workouts use dumbbells and bodyweight, and an AI coach demonstrates each move on an interactive 3D model you can rotate and zoom, so you can learn the form before you put a move under a clock. Workouts adjust as you progress, and streaks and leaderboards give you a reason to come back. If you train mostly with dumbbells, see how FitCraft works as a dumbbell workout app.
The Bottom Line
An EMOM workout works when the numbers fit you: reps you finish in 30 to 40 seconds, 2 to 4 exercises that use different muscles, and 10 to 20 minutes on the clock. Scale the moment your rest disappears, change one thing at a time once every minute feels controlled, and use an alternating rotation if muscle is the goal.
The clock does the pacing, so your only job is to start each minute. As Katie, a FitCraft user, put it: "I've tried everything. This is the first time I've stuck with something past two weeks."
Frequently Asked Questions
What is an EMOM workout?
An EMOM workout is a format where you start a set number of reps at the top of every minute and rest for whatever is left of that minute. You repeat it for a set time, usually 10 to 20 minutes, often rotating 2 to 4 exercises. Pick reps you can finish in 30 to 40 seconds when you're fresh.
Is EMOM a form of HIIT?
It can be. An EMOM always has an interval structure, with work and then rest inside every minute, but it only counts as HIIT when the work reaches about 8 or 9 out of 10 effort. At moderate effort it's circuit-style strength and conditioning work.
Do EMOM workouts burn fat?
They burn calories, and as part of a regular routine they can help reduce body fat. A 2017 meta-analysis of 13 trials found that interval training reduced fat mass about as much as moderate cardio in about 40 percent less time. Diet and daily activity still decide most of the result.
Are EMOM workouts effective?
Yes, for fitness and for practising movements with good form. A 2022 review of 20 studies found moderate to large gains in aerobic fitness from mixed high-intensity training, and a 2025 study found that an EMOM caused less fatigue than an AMRAP or a for-time workout with the same total work.
Can I build muscle with EMOM?
Yes, if the last rounds are hard and each muscle gets more than a minute of rest between its sets. Rotate 3 or 4 exercises so the same muscle doesn't work in back-to-back minutes, and add reps or weight as the workout gets easier.
How many push-ups for EMOM?
Start at about a third of your best single set if you do push-ups every minute, or about half if they come up every second or third minute. Someone who can do 20 push-ups in a row would do 6 or 7 every minute, or about 10 in a rotation.
What is a good 20 minute EMOM workout?
A good 20-minute EMOM rotates four exercises five times. For bodyweight, use burpees, push-ups, jump squats and table rows. With dumbbells, use thrusters, push-ups, two-hand swings and renegade rows. Pick reps that take 30 to 40 seconds so the last round is hard but clean.
