Ask ten people about the best time to workout and you'll get a confident answer from every one of them. Morning, because it's done before life interferes. Evening, because body temperature peaks and you're measurably stronger. Afternoon, because that's when the cortisol-and-testosterone argument lands. All three camps can point at a real study. What almost nobody quotes is the size of the effect they're arguing over.

Here's the thing the literature keeps finding: the difference between training at 7am and training at 6pm is small, inconsistent, and dwarfed by whether you trained at all that week. The largest systematic review on the question, covering 14,125 screened articles, could not conclude that any hour of the day was better. Meanwhile the observational work on people who sustain a routine for years keeps pointing at a simpler variable, and it isn't the hour. It's whether the hour stays the same.

The Research: What Studies Show

Bruggisser 2023: 14,125 Articles Screened, No Winner

Bruggisser and colleagues (2023) in Sports Medicine Open ran the broadest review of the question so far. They searched EMBASE, PubMed, the Cochrane Library and SPORTDiscus for studies that ran structured endurance or strength training at least twice a week for at least two weeks and compared two or more times of day using randomised crossover or parallel designs. From 14,125 screened articles, 26 made the review and 7 supported meta-analysis.

Their conclusion is unusually blunt for a systematic review. Both the qualitative and the quantitative syntheses provided little evidence for or against the idea that training at a specific time of day improves performance-related or health-related outcomes more than training at another time. They also flagged that the risk of bias in most included studies was high, which matters: the confident claims circulating online rest on this same small, uneven literature.

One finding did survive. There was evidence of a benefit when training and testing happen at the same time of day. If you have a race, a lifting meet, or a fitness test at 8am, training at 8am is defensible. For everyone else, that finding has no practical consequence.

Grgic 2019: Morning and Evening Build the Same Muscle

Grgic, Lazinica, Garofolini, Schoenfeld, Saner and Mikulic (2019) in Chronobiology International narrowed the question to resistance training and pooled 11 studies of moderate to good methodological quality. Three results are worth separating, because they get blended together constantly:

So the "you're stronger in the evening" fact is true and almost useless as a programming argument. It describes your performance on a single test, not how much muscle or strength you build over months.

Schumacher 2019: The People Who Keep Training Pick a Time and Keep It

The most actionable finding in this whole literature is not about physiology. Schumacher and colleagues (2019) in Obesity studied 375 physically active adults in the National Weight Control Registry, all of whom had lost at least 30 pounds and kept it off for at least a year. They asked when people exercised, not just how much.

Sixty-eight percent had a consistent exercise time. Those temporally consistent exercisers, defined as performing more than half their weekly sessions at the same time of day, trained 4.8 days per week versus 4.4, and logged 350 minutes of moderate to vigorous activity per week versus 285. Eighty-six percent of them hit the 150-minute weekly guideline, against 74 percent of the inconsistent group.

This is cross-sectional, so it cannot prove that fixing your training time causes you to train more. The causal arrow may well run the other way, or a third factor may drive both. But it lines up with everything the habit literature says about context stability, and it is the only timing variable in this article that comes attached to a 65-minute-per-week difference. What the metabolic and chronotype evidence adds

There is a second literature on this question, built on molecular and metabolic outcomes rather than strength: the mouse and human work on how exercise timing shifts metabolic pathways, the glycemic-control trials, and the chronotype research on morning and evening types. It is genuinely interesting, the effects are mostly small in humans, and it does not change the practical answer above. Is It Bad to Workout at Night?

This is where timing stops being a tie. Training late is not inherently bad, but the combination of a hard session and a small gap before bed has a measurable cost, and the numbers are now large enough to plan around.

Leota 2025: four million nights of wearable data

Leota and colleagues (2025) in Nature Communications published the biggest analysis of this question to date: 14,689 physically active adults wearing a biometric device across a year, covering 4,084,354 person-nights. They modelled exercise timing and exercise strain against sleep and overnight autonomic measures.

Later exercise timing and higher exercise strain were both associated with delayed sleep onset, shorter sleep duration, lower sleep quality, higher nocturnal resting heart rate and lower nocturnal heart rate variability. In other words, a hard late session doesn't just push bedtime back, it leaves your nervous system more activated through the night.

The practical finding is the cutoff. Regardless of strain, bouts ending at least four hours before sleep onset were not associated with any change in sleep. Four hours is a large buffer, and for a lot of people it is not achievable on a weeknight. The authors' softer recommendation covers that case: inside the four-hour window, choose lighter strain.

Frimpong 2021 and Stutz 2019: the two-hour floor

Frimpong, Mograss, Zvionow and Dang-Vu (2021) in Sleep Medicine Reviews looked specifically at high-intensity evening exercise. Sessions that ended at least two hours before bedtime promoted sleep onset and increased sleep duration. Sessions that ended less than two hours before bedtime did the opposite: participants took longer to fall asleep and slept less.

Set against that, Stutz, Eiholzer and Spengler (2019) in Sports Medicine reviewed 23 studies of evening exercise in healthy participants and found that, on average, evening exercise did not disturb sleep. Compared with control, it increased rapid eye movement latency by 7.7 minutes and slow-wave sleep by 1.3 percentage points, and decreased stage 1 sleep by 0.9 percentage points. Those are small changes, and the slow-wave sleep shift is arguably favourable.

Put the three together and the picture is coherent. Evening exercise as a category is fine and mildly good for sleep. Hard evening exercise close to bedtime is the problem case. The variables that matter are intensity and the gap, not the hour on the clock.

What to do if nights are your only window

Plenty of people have no morning option. Shift workers, parents of small children, and anyone whose job ends at seven. The evidence supports a workable version:

Best Time to Take Creatine

The timing question follows people from the workout to the supplement shelf, and the answer has the same shape. Antonio and Ciccone (2013) in the Journal of the International Society of Sports Nutrition gave 19 recreational male bodybuilders 5 grams of creatine monohydrate either immediately before or immediately after training for four weeks, with identical programs. The post-workout group came out slightly ahead on fat-free mass and bench press strength. It is a small study, and a 2021 review in Nutrients concluded that while the post-exercise signal keeps showing up, methodological limitations stop it short of a firm recommendation. Best Time to Eat Protein

The anabolic window was supposed to be a 30-minute sprint to the shaker bottle. Schoenfeld, Aragon and Krieger (2013) tested that in a meta-analysis and found something more useful. A simple pooled analysis showed a small effect of protein timing on hypertrophy, but once the meta-regression controlled for covariates the effect vanished, and total daily protein intake turned out to be the significant predictor. The timing groups had simply been eating more protein. A 2025 Nutrients meta-analysis by Casuso and colleagues reached a similar verdict: timing did not meaningfully change lean body mass, with only an inconsistent signal for pre-training protein and lower body strength.

Common Misconceptions

Misconception: "Fasted morning cardio burns more fat"

Fasted training does shift fuel use toward fat during the session. It does not reliably change fat loss over weeks, because what determines that is the energy balance across the whole day, not the substrate mix during one hour of it. Misconception: "You can't build muscle training at night"

Grgic 2019 found equivalent hypertrophy from morning and evening resistance training across 11 trials. The evening session is not a compromise version. The only night-specific cost documented at scale is the sleep one, and that shows up when a hard session lands inside a few hours of bedtime, not because muscle refuses to grow after dark.

Misconception: "There is one best time and I'm doing it wrong"

The largest review of the question could not identify one. Chronotype, work schedule, family logistics, gym crowding and how you actually feel at 6am all vary more between people than the physiological effects being argued over. The question worth answering is not what hour is optimal. It is which hour your week will still protect in November.

What the Research Suggests Going Forward

A few honest limitations before you treat any of this as settled.

First, the training-adaptation literature is small and uneven. Twenty-six studies in the broadest review, seven usable for meta-analysis, and a high risk of bias in most of them. The confident claims outrun the evidence by a wide margin in both directions.

Second, the sleep evidence is stronger but largely observational. Leota's four million nights come from consumer wearables in people who opted into a fitness platform, which is a real-world sample and also a self-selected one. Wearable sleep staging is good, not polysomnography. The four-hour cutoff is a robust association, not a randomised result.

Third, most timing trials run for weeks, not years, and they recruit people who already exercise. The question a beginner actually faces, which hour will still be there in six months, is an adherence question and almost nobody has run the randomised trial that would answer it.

Fourth, chronotype is under-studied as a moderator. It is plausible that a strong evening type gets more from evening training and a strong morning type from morning training, and the evidence base is nowhere near able to say so with confidence.

Where that leaves you: pick the slot your week defends most reliably, keep it fixed, and move the hard sessions away from bedtime.
