Most people pick their rest time by accident. You finish a set, you feel roughly okay, you go again. Somewhere along the way you absorbed the idea that resting longer is lazy, so you keep the gaps short and call it intensity. Then you wonder why the last two sets of every exercise look nothing like the first one.
Rest is not a pause in the workout. It’s the part of the workout that decides how much real work the next set contains. Get it wrong in one direction and you turn a strength session into a cardio session with weights. Get it wrong in the other and a 45-minute workout becomes 90 minutes and stops happening at all.
Here is what the research says the number should be for each training goal, why short rest quietly drains your volume, how to let your own breathing set the clock, and how supersets buy back most of the time without costing you results.
The short answer, by goal
One table covers 90 percent of the decisions you will make. The ranges below come from the two standing reviews on the topic, de Salles and colleagues (2009) in Sports Medicine and the Grgic strength review above.

Notice what the table does not do. It does not tell you to rest the same amount between every exercise in a session. A workout that opens with goblet squats and finishes with lateral raises has two different jobs going on, and it should have two different rest timers. More on that below.
Strength: 2 to 5 minutes, and here is the mechanism
A heavy set drains the phosphocreatine system, the fastest fuel your muscle has. That system refills on a curve, not a line. Roughly half comes back in the first 30 seconds, most of it by 3 minutes, and the last of it takes longer still. Cut the rest to 60 seconds and the next set begins with a partly empty tank no matter how ready you feel.
The strength evidence tracks that mechanism closely. Grgic and colleagues (2018) reviewed 23 studies and found something more nuanced than "rest longer". Robust strength gains still happen on rest intervals under 60 seconds, especially in beginners, whose limiting factor early on is coordination rather than fuel. But once you are trained, rest longer than 2 minutes is what it takes to maximize strength, and 60 to 120 seconds is enough for untrained lifters. Training age changes the answer.
There’s a second reason the heavy stuff needs the long end. A hard set of squats or a heavy loaded carry does not just fatigue the legs. It fatigues your breathing, your grip, your trunk and your ability to brace. Ninety seconds is often plenty for the quadriceps and nowhere near enough for everything else that set used. If you have ever racked a squat feeling like your legs could go again while your lungs objected, that’s the gap.
Practical version: on your first and heaviest exercise of the day, set a timer for 3 minutes and do not negotiate with it. If you are working in the 1 to 5 rep range, make it 4 or 5. That single change is usually worth more than any program tweak. Muscle growth: 1 to 3 minutes
The hypertrophy question has been tested directly and it has a clear answer, so this section is short on purpose. Schoenfeld and colleagues (2016) put 21 trained men on identical 8-week programs that differed only in rest length, 1 minute versus 3 minutes, and the 3-minute group gained more in both strength and muscle thickness. Singer and colleagues (2024) later pooled the whole literature with a Bayesian meta-analysis and found the effect is real but modest once weekly volume is equated. Muscular endurance: 30 to 60 seconds, deliberately incomplete
This is the one case where resting too little is the training effect rather than a mistake. Muscular endurance work asks the muscle to keep producing force in an environment it has not recovered from, which is exactly what happens in the fourth round of a circuit, the last third of a hike, or the back half of a long day of manual work.
de Salles and colleagues (2009) landed on 30 to 60 seconds for endurance-focused training in their review, and the logic is that the short interval keeps metabolic byproducts elevated and forces the muscle to work under that load. Two boundaries matter:
- Use light to moderate loads. Short rest plus a heavy load is not endurance training, it’s a technique breakdown waiting to happen. Keep endurance work at loads you could do 15 or more reps with when fresh.
- Do not let it colonize your whole program. Short rest feels productive because it feels hard. If every exercise in your session runs on 45-second rests, you are training endurance on everything and strength on nothing, which is how people plateau for a year while working extremely hard.
Conditioning circuits sit one notch further down at 0 to 30 seconds, where the weight is a way to drive heart rate rather than a strength stimulus. That’s a legitimate session. It’s just not a strength session, and the two should not be wearing each other's clothes.
Why short rest quietly cuts your volume
Here is the part almost nobody feels happening. When you shorten rest, the first set stays the same, the second set drops a rep or two, and by the fourth set you are doing meaningfully less work than you planned. The workout feels harder. The training stimulus is smaller.
Miranda and colleagues (2009) in the Journal of Sports Science and Medicine put 12 trained men through the same five upper-body exercises twice, once with 1-minute rests and once with 3-minute rests, everything else identical. Total volume was significantly higher with the longer rest on every single exercise. Bench press volume went from 1,334 kg to 1,527 kg, a 14 percent difference produced by nothing but the clock.
Earlier work by Willardson and Burkett (2005) found the same pattern with a wider spread. Four sets of back squats at an 8-rep-max load produced about 22 total reps on 1-minute rests, 26 on 2-minute rests, and 29 on 5-minute rests. Bench press ran 17, 22 and 26. Same load, same sets, same person. The only variable was how long they waited.
Why this matters: weekly volume, meaning hard sets taken close to failure, is one of the strongest levers on both strength and size. Short rest does not reduce your set count on paper. It reduces the work inside each set, which is the thing that actually counted. A fixed timer is a blunt instrument. Your third set on a bad-sleep Tuesday does not need the same recovery as your first set on a good day, and a 2-minute rule cannot know that. Autoregulated rest means you use a readiness signal instead of a number.
The signal most coaches use is breathing. When you can hold a normal sentence without pausing for air, the cardiorespiratory part of the fatigue has cleared and what is left is local muscle fatigue, which is the thing you want to be the limiting factor. A second useful check is whether the muscle you just trained still feels heavy and swollen. If it does, give it another 30 seconds.
Does it work? Lv, Chen and Liu (2026) pooled the self-selected rest literature in PLOS One and found no meaningful disadvantage compared with fixed intervals for performance maintenance, heart rate or blood lactate. After removing outliers, self-selected rest held a small edge. Their conclusion is the useful bit: what drives the outcome is the actual recovery duration, not whether a coach or a lifter chose it.
That conclusion comes with a warning attached. In one of the included studies, people left to choose rested an average of 14 seconds when the fixed protocol called for 30. Left alone, plenty of lifters rest less than they should, not more, because stopping feels like quitting. So autoregulate with a floor:
- Heavy compound lifts: minimum 2 minutes, then breathe-test for anything beyond it.
- Hypertrophy work: minimum 60 seconds, then breathe-test up to about 3 minutes.
- Isolation and accessory work: minimum 45 seconds, cap it at 90.
Run a timer for your first three or four weeks anyway. Not because the timer is smarter than you, but because it calibrates you. Once you know what a true 2 minutes feels like, the breathing test becomes accurate instead of optimistic.
Supersets: cutting the clock without cutting the work
The obvious objection to long rest is time. If a session has 20 working sets and each one carries 3 minutes of rest, you have written yourself an hour of standing around. Supersets solve this by filling the empty half of the rest with work for a muscle group that is not recovering.
The pairing rule is that the two exercises must not compete. Push with pull, upper with lower, or a big lift with a core or mobility drill. A row while your chest rests, a calf raise while your biceps rest, a hip mobility drill while your shoulders rest. What does not work is pairing two pressing movements and calling it efficient, because the second exercise borrows from the same fatigue account.
Zhang, Weakley and Li (2025) pooled 19 studies covering 313 participants in Sports Medicine and found supersets reduced session duration by roughly 37 percent with no meaningful difference in total repetitions, volume load, maximal strength, strength endurance or muscle hypertrophy. The one real cost is that perceived effort and internal load run higher, so a superset session feels harder than the traditional version even when the work is identical.
How to use that in a real session:
- Give your heaviest lift its own full rest. Do not superset a top set of squats or deadlifts with anything. That’s where the long rest earns its keep.
- Superset everything after it. Accessory and isolation work is where the 37 percent lives, and where the extra fatigue costs you least.
- Keep the second exercise easy to set up. A superset that needs a bench reconfigured between rounds is not saving you time, it’s moving the standing around to a different spot.
- At home, this is nearly free. A dumbbell row paired with a goblet squat needs one pair of dumbbells and no waiting for equipment.
Rest periods by exercise type
Rest length scales with how much muscle the exercise uses and how much it taxes your breathing. Here is the same guidance sorted the way you actually plan a workout.

One adjustment worth making as you get older or come back from a layoff: add 30 to 60 seconds to the compound rows of that table and leave the isolation rows alone. Recovery between sets slows before recovery between days does, and the extra minute is cheaper than the missed reps.

What this means for you
If you take nothing else from this page, take the breathing test and the floor that goes under it. Rest until you can speak a full sentence comfortably, never less than 60 seconds on anything that matters, and 2 to 3 minutes minimum on your heaviest lift of the day. That alone will add reps to sets three and four of every exercise you do, and those are the reps that were quietly missing.
Then fix the time problem properly instead of by rushing. Superset your accessory work, cut an exercise rather than cutting rest, and accept that a 40-minute session with honest rest beats a 40-minute session with rushed rest every time. The goal was never to be tired. It was to do enough good work that your body has a reason to change.
