How this calculator works

The arithmetic is simple. Distance equals step count multiplied by step length. Everything interesting is in where the step length comes from.

One point of vocabulary, because it causes more errors than any other part of this conversion. A step is one foot landing. A stride is two steps, heel strike to heel strike on the same foot. The 0.413 and 0.415 coefficients give step length, which is what a step counter needs. If you look up "stride length" and plug that number into a step count, you will double your distance.

Two things jump out of that table. The first is how small the sex difference is: at the same height, men and women differ by about 11 steps per mile, which is half a percent. Sex barely matters here. Height is doing almost all the work.

The second is that the famous "2,000 steps per mile" rule describes a man roughly 6 ft 4 in tall. For everyone shorter it undercounts. A 5 ft 4 in woman takes nearly 400 more steps to cover the same mile, which is 20 percent more than the rule of thumb suggests. Steps to km: how many steps in a kilometer?

A kilometer is 0.621 miles, so steps per kilometer is just steps per mile divided by 1.609. Walking, most adults land between about 1,250 and 1,600 steps per kilometer. Using the same heights as above: a 5 ft 0 in woman takes roughly 1,589 steps per kilometer, a 5 ft 4 in woman 1,489, a 5 ft 9 in man 1,375, and a 6 ft 4 in man 1,248.

If you would rather do it in your head, the metric version is genuinely easy. Your step length in meters is about 0.41 times your height in meters. Multiply that by your step count and you have meters. A 1.70 m adult has a step length near 0.70 m, so 7,000 steps is about 4,900 m, which is 4.9 km. Worth saying plainly: 10,000 is not a clinical threshold. The largest pooled analysis of the question, Paluch et al. 2022 in The Lancet Public Health, combined 15 cohorts covering 47,471 adults and 3,013 deaths. Mortality risk fell steeply as daily steps rose and then flattened at roughly 6,000 to 8,000 steps per day in adults over 60 and roughly 8,000 to 10,000 in adults under 60. Walking versus running: why running takes far fewer steps per mile

Running is not fast walking. It is a different gait with a flight phase, and the single biggest change is step length. At 10 km/h, the 860 recreational runners in Malisoux et al. 2023 averaged a 1.06 m step (men) and 0.92 m step (women), around 40 percent longer than the same person's walking step. Step rate barely moved by comparison: 156 steps per minute at 8 km/h rising to 172 at 13 km/h, a 10 percent change across a 60 percent speed increase.

This is why the running toggle changes your answer so much. A 5 ft 9 in man takes about 2,213 steps to walk a mile. At a steady 10 km/h run the same mile takes roughly 1,550 steps, about 30 percent fewer. Ten thousand running steps is closer to 6.4 miles than 4.5.

Hoeger et al. 2008, writing in ACSM's Health & Fitness Journal, measured one-mile step counts directly across walking and running speeds and reported that one-mile step count varies across walking and running speeds and can be predicted from sex, pace, and height. That is the honest limitation of the walking side of this calculator: it holds your walking step length at the height-based estimate rather than sliding it with pace, so it will slightly overcount steps per mile when you are really moving and slightly undercount when you are strolling. Once you know the distance and the pace, the energy cost follows from a standard MET calculation. One MET is defined in the 2024 Adult Compendium as roughly 1 kilocalorie per kilogram of body weight per hour, so the whole equation is METs times kilograms times hours.

Notice how flat the walking column is. Going from a stroll to a very brisk walk raises the MET value by 83 percent, but it also cuts the time in half, so the total energy for a fixed 10,000 steps barely moves. For a fixed step count, pace changes how long it takes far more than it changes what it costs. Running is the exception, because the longer step means those 10,000 steps now cover 6.4 miles instead of 4.5.

Two caveats on the number. First, these are gross values, so they include the calories you would have burned sitting on the couch for the same duration. Subtract roughly one MET-hour per hour if you want the net cost of the walk itself. How to measure your own step length

The height model is a stand-in for a measurement you can take in two minutes with a tape measure, and taking it makes every number on this page exact instead of approximate.

  1. Mark a start line on a flat surface with a strip of tape.
  2. Stand with both toes at the line, then walk 10 normal steps. Not long ones. The point is to capture your everyday gait.
  3. Mark where the heel of your leading foot lands on step 10.
  4. Measure from the start line to that mark and divide by 10. That is your step length.
  5. Do it twice more and average the three results. Most people vary by an inch or two between trials.

Type that number into the optional field in the calculator and the height estimate is discarded. If you want a running step length too, repeat the exercise at your usual training pace over 20 steps instead of 10, because running gait needs a few steps to settle.

The step-length model assumes a typical adult walking gait on level ground. A few situations break that assumption badly enough that the output stops being useful.
